Most people do not fail at weight loss because they need a more extreme diet...They fail because they do not have a system.
They start strong, cut everything out, eat super low calories, do a bunch of cardio, lose a few pounds, get hungry, burn out, go back to old habits, regain the weight, and then feel like they failed.
That is the yo yo dieting cycle.
The problem is not always willpower. A lot of the time, the problem is that the plan was never built to last.
Real weight loss should be simple, structured, and repeatable. You need habits that help you stay full, control cravings, support your metabolism, build consistency, and make better choices without feeling like your entire life revolves around dieting.
As a doctor, these are five of the first habits I would focus on if someone wanted to lose weight and actually keep it off.
1. PROTEIN
Protein is one of the biggest game changers for fat loss.
When most people start dieting, they immediately think about what they need to remove. Less carbs. Less calories. Less snacking. Less sugar. Less eating out. But one of the best things you can do is focus on what you need to add first.
Start with protein.
Protein helps you stay full, maintain lean muscle mass, support metabolism, and control cravings. This matters because when you lose weight, the goal is not just to make the scale go down. The goal is to lose body fat while preserving as much muscle as possible.
Muscle is metabolically active tissue. It helps support your metabolism, your strength, your mobility, your insulin sensitivity, and your long term health. If you diet aggressively without enough protein, you may lose weight, but you can also lose muscle in the process. That is one of the reasons people feel weaker, hungrier, and more likely to regain weight after a strict diet.
A simple target is 3 structured meals per day with 40 to 50 grams of protein per meal. That puts you around 120 to 150 grams of protein per day, which is a strong goal for many people trying to lose fat, stay full, and reduce snacking.
This does not need to be complicated. Build your meals around lean proteins like chicken, turkey, eggs, Greek yogurt, cottage cheese, beef, fish, shrimp, tuna, protein shakes, or high protein meal prep recipes.
When protein becomes consistent, hunger becomes easier to manage. When hunger is easier to manage, weight loss becomes easier to sustain.
2. FIBER
Fiber is one of the most underrated tools for weight loss.
It helps with digestion, gut health, fullness, blood sugar control, cholesterol, cravings, and the gut microbiome. It also helps slow digestion, which can keep you feeling full longer after meals.
The problem is that most people are not even close to getting enough. Only about 5 percent of Americans get enough fiber, which means the majority of people are missing one of the simplest nutrition tools for better health and easier weight loss.
A good daily goal is around 25 to 35 grams of fiber per day.
One of the easiest ways to start is by aiming for 4 to 5 servings of fruits and vegetables daily. Then add in fiber rich foods like beans, lentils, oats, berries, potatoes, sweet potatoes, whole grains, chia seeds, flaxseed, and high fiber carbs.
Fiber also plays a major role in gut health. Your gut bacteria can ferment certain fibers and produce short chain fatty acids, which help support the gut barrier, inflammation balance, and metabolic health. In simple terms, fiber does not just help you poop. It helps feed the gut microbiome.
When you combine high protein with high fiber, you create meals that are naturally more filling. This is one of the biggest keys to stopping yo yo dieting because you are no longer trying to survive on tiny meals that leave you starving all day.
You are eating real food that actually keeps you full.
3. HYDRATION
Hydration is one of the easiest things to fix, but it is also one of the most commonly missed.
A major weight loss mistake is drinking too many liquid calories. Soda, juice, sweet tea, high calorie Starbucks drinks, fancy coffees, sports drinks, and other sugary drinks can easily add hundreds of calories per day without making you feel full.
That is the problem with liquid calories. They go down fast, they taste good, and they do not usually provide the same fullness as whole foods.
If someone is drinking 300 to 500 calories per day, that can be enough to completely erase the calorie deficit they thought they were creating with their food. This is why one of the first things I would look at is not just what you are eating, but what you are drinking.
A good hydration goal is 80 to 96 ounces of water per day. Keep it simple with water, electrolytes, and protein shakes when needed.
Protein shakes can be useful because they help you hit your protein goal. Electrolytes can be helpful if you are sweating, exercising, fasting, eating lower carb, or struggling with hydration. But the foundation should still be water.
Cutting liquid calories is not about being perfect. It is about removing one of the easiest ways calories sneak into your day.
If your weight loss has been stuck, start tracking your drinks. You may be surprised how much is coming from beverages alone.
4. EXERCISE
You do not need to destroy yourself in the gym to lose weight, but you do need to move your body.
Exercise helps build muscle, improve insulin sensitivity, increase calorie burn, support cardiovascular health, improve mood, and keep you mentally locked in.
A lot of people only think about exercise as a way to burn calories, but it is much bigger than that. Strength training helps preserve and build muscle. Walking improves daily movement and can help with blood sugar control. Bodyweight workouts can build consistency. Stretching and mobility can help you move better and feel better.
The goal is not perfection. The goal is consistency.
You do not need the hardest workout in the world. You need a plan you can actually repeat. That could mean walking 30 minutes per day, strength training 3 to 4 days per week, doing bodyweight workouts at home, or following a structured program inside the app.
One of the biggest mistakes people make is going from doing nothing to trying to train like an athlete overnight. Then they get sore, overwhelmed, or burned out, and they quit.
Start simple. Move daily. Build the habit. Then increase intensity over time.
Weight loss gets much easier when movement becomes part of your lifestyle instead of something you only do when you are trying to punish yourself for eating.
5. FASTING
Fasting is not magic, but it can be a great structure tool.
A simple 14 hour fast can help reduce late night snacking, improve meal timing, give your digestion a break, and make your day easier to control.
For example, you could stop eating around 7 PM and break your fast around 9 AM with a high protein meal. That gives you a 14 hour fasting window without doing anything extreme.
The biggest benefit for many people is structure. Late night snacking is one of the easiest ways to overeat. Most people are not overeating grilled chicken and vegetables at 10 PM. They are usually snacking on chips, sweets, cereal, ice cream, or random foods that are easy to over consume.
A fasting window creates a clear boundary. It helps you say, “I am done eating for the night.”
But fasting only works if your meals are built correctly when you do eat. If you fast and then break your fast with a low protein, low fiber meal, you may end up starving later and overeating at night.
That is why fasting should be paired with protein, fiber, hydration, and structured meals.
The goal is not to starve yourself. The goal is to create rhythm, structure, and consistency.

None of these habits require perfection. But when you do them consistently, they create a system.
